Progression should feel controlled, not forced. Longer holds are not automatically better for every person.

Advanced routines are not required for everyone. Some people may benefit from shorter, consistent practice forever.

Intermediate routine

  • Hold: 5 seconds.
  • Relax: 5 seconds.
  • Repetitions: 20.
  • Duration: about 3 minutes.

Advanced routine

  • Hold: 10 seconds.
  • Relax: 10 seconds.
  • Repetitions: 30.
  • Duration: about 10 minutes.

Use this as an endurance session only if shorter routines feel easy, comfortable, and fully controlled.

Signs you should reduce intensity

  • You hold your breath.
  • Other muscles take over.
  • You cannot relax fully.
  • Symptoms worsen.
  • You feel pain.

Safety note

If you have pelvic pain or a suspected overactive pelvic floor, strengthening may not be the right starting point. Ask a clinician.
